but every time i try to restore it gives me back a no file uploaded

can you help me ?

can you tell me the correct procedure i beleive that i am doing something wrong

I have the same issue when I attempt to upload my back-up. Any suggestions or resolutions to this problem?

I got my back-up in an email sent by Limez as a zip link. That zip file should contain your entire DB in sql code.

As for uploading/moving problems, check the official Phpbb sites, they have loads of how to tips.
One thing though, all my files had the prefix name of my forum, to install the DB via phpmyAdmin I first had to rename the prefix to phpbb. Took me a while to figure that out.

EDIT-I moved my board to my own website hosting service, I think you would not be allowed to upload the back-up up to the Forumforfree servers.

I did the same as you but I used a converter to convert my sql file from ipbv1.3 to phpbb2.

Also make sure that you upload your db in bits, app you get a no file found/time out when you try to upload anything bigger than 8MB (on my particular adminmyphp at least).

To ensure you don't have problems uploading your db, make sure it's broken down into 1mb pieces.
